About the Fat Intake Calculator

The Fat Intake Calculator estimates your daily dietary fat target range and saturated fat limit based on your total daily energy expenditure (TDEE). It translates established dietary guideline percentages into specific daily gram targets using standard macronutrient energy values. Individuals and dietary planners use this tool to structure balanced macronutrient ratios for weight management and overall health.

Age
Age in completed years, typically between 15 and 100.
Sex
Biological sex (Male or Female), used to determine basal energy needs.
Height
Body height measured in centimeters, typically between 120 and 230 cm.
Weight
Total body weight measured in kilograms, typically between 35 and 250 kg.
Activity
Usual physical activity tier ranging from Sedentary to Very active.

Formula and method

Total Fat Min (g) = (TDEE × 0.20) / 9
Total Fat Max (g) = (TDEE × 0.35) / 9
Saturated Fat Max (g) = (TDEE × 0.10) / 9
  • TDEETotal Daily Energy Expenditure in kilocalories per day
  • 9Energy density of dietary fat in kilocalories per gram (kcal/g)
  • 0.20 – 0.35Acceptable Macronutrient Distribution Range for total fat (20% to 35% of total calories)
  • 0.10Recommended maximum threshold for saturated fat (10% of total calories)

The tool first determines your total daily energy expenditure (TDEE) from your age, sex, height, weight, and activity level. It then calculates the calories assigned to 20% and 35% of TDEE for total fat, and 10% for the saturated fat ceiling. Finally, each calorie value is divided by 9 kcal per gram and rounded to the nearest whole integer.

  • Height175 cm

How to use the Fat Intake Calculator

  1. 1Compute total daily energy expenditure (TDEE) in kilocalories based on personal biometric inputs and activity level.
  2. 2Multiply TDEE by 0.20 and 0.35 to establish the 20% to 35% total fat caloric range.
  3. 3Multiply TDEE by 0.10 to establish the 10% upper limit for saturated fat calories.
  4. 4Divide each resulting caloric value by 9 kcal/g and round to the nearest whole gram.

Reading your result

The total fat range represents your daily intake bracket (20% to 35% of total energy) to support hormone production, cell structure, and fat-soluble vitamin absorption. The saturated fat result indicates an upper limit (10% of daily calories) rather than a target, aiming to promote cardiovascular health. Remaining fat grams within your total range should come primarily from unsaturated sources like nuts, seeds, fish, and plant oils.

Limitations

This calculator applies generalized population guideline percentages and does not adapt to specialized macronutrient diets such as ketogenic or therapeutic very-low-fat regimens. It derives calorie targets from statistical metabolic estimates rather than direct indirect calorimetry or body fat percentage measurements. Specific medical requirements, such as lipid malabsorption or gallbladder conditions, are not factored into the calculation.

Common questions

Why does dietary fat use 9 calories per gram while protein and carbs use 4?+

Fat molecules consist of dense hydrocarbon chains that yield more than twice the chemical energy per gram (9 kcal/g) compared to proteins and carbohydrates (4 kcal/g each).

What happens if total daily fat intake drops below 20%?+

Consuming less than 20% of calories from fat over time can impair the absorption of fat-soluble vitamins (A, D, E, and K), reduce essential fatty acid intake, and negatively impact hormone synthesis.

Does this calculation include trans fats?+

The formula accounts for total fat and saturated fat limits; trans fats are industrially produced fats that dietary guidelines recommend avoiding entirely, rather than budgeting within a percentage.

Does the calculator save my information?+

Calculations run in your browser. While signed in, inputs and results are automatically recorded in account history; saving a result creates a separate saved record.
